The seated cable row is a horizontal pulling exercise done on a low-pulley cable station. You sit facing the weight stack with your feet braced against a footplate, hold a handle attached to the cable, and pull it toward your stomach while your torso stays still. It trains the lats, rhomboids, and middle trapezius, and because you are sitting upright instead of bent over, your lower back does far less work than it does on a barbell row.
Despite the name, it has nothing to do with the rowing machine. That is cardio equipment that simulates rowing a boat, using your legs, hips, and back in one continuous motion for minutes at a time. The seated cable row is a strength exercise for your back, done in sets of 8 to 12 reps.

How to Do a Seated Cable Row
Setting Up the Machine
Attach a V-bar (the small triangular handle with two grips facing each other) to the low pulley. On a dedicated seated row station the pulley sits near the floor with a bench and footplates in front of it. If your gym does not have one, any cable crossover or functional trainer works: set the pulley to its lowest position, sit on the floor, and brace your feet against the base of the frame. The movement is identical.
Set the weight lighter than you think you need. For most beginners that means 30 to 50 lb (15–25 kg). You will test this in your first set.
Sit down, feet flat on the footplates about hip-width apart, heels down. Hold the handle with your arms straight and look at your knees: they should have a small bend in them — not locked straight, but not so bent that you feel like you are crouching. If they are straight, move the seat closer. If you feel crouched, move it back. Keep that small bend for the whole set. Locked knees let the weight pull you forward with nothing to absorb it except your lower back.
Getting Into Position
With light weight you just lean forward and grab it. Once the weight gets heavier, do it in order: sit down, feet on the plates, then hinge forward from your hips with your back flat, take the handle with both hands, and push through your legs to sit up into the starting position. Do not round your lower back to reach for it, and do not try to grab it one-handed while shuffling your feet into place. At the end of the set, reverse the same movement to put it down.
The Movement, Step by Step
- Sit tall with your arms fully extended and the weight stack just lifted off the rest of the plates. The cable will pull your shoulders forward a little and you will feel a stretch across your upper back. That is fine — this is the starting position.
- Brace your stomach as if someone were about to poke you in the gut. Your torso stays at this angle for the whole set.
- Pull by driving your elbows backward. Think about pushing your elbows behind your ribcage, not about squeezing the handle with your hands. Breathe out as you pull.
- Bring the handle to your lower stomach, just above your belly button. At the finish your elbows are brushing your sides and pointing behind you, not out to the sides.
- Pause for one full second at the end. Your shoulder blades will have moved toward each other.
- Breathe in as you let the handle travel back out over about three seconds until your arms are straight again. Let your shoulder blades come forward at the end — that stretch is part of the rep.
A useful tempo to count: two seconds to pull, one second to hold, three seconds to return.
Starting Weight, Sets, and Reps
This is the part most people are too self-conscious to ask about in the gym, so here are the actual numbers.
Finding your starting weight. Put the pin at roughly a quarter of your bodyweight — a 155 lb (70 kg) lifter starts around 35–40 lb (15–20 kg). Do one set of 12 reps. If you finished all 12 without your torso moving and the last two reps were mildly hard, that weight is right. If your body started swinging or the handle stopped short of your stomach, drop 10 lb (5 kg) and try again. If the twelfth rep felt as easy as the first, go up 10 lb. Two or three test sets is normal on your first day.
Sets and reps. Three to four sets of 8 to 12 reps.
Rest between sets. 60 to 90 seconds. Long enough that your grip recovers, short enough that you stay warm.
How often. Twice a week, with at least two days between sessions. Once a week still works if that is what your schedule allows — progress is just slower.
Where it goes in your workout. Early in your back session, either first or second. Do it before curls and before any arm work — if your biceps are already fatigued they will fail before your back does.
When to add weight. When you can complete all your sets at 12 reps with clean form, two sessions in a row, add 5 to 10 lb (2.5–5 kg). Your reps will drop back toward 8, and you work back up to 12. This cycle repeats for as long as you train.
Pair it with a vertical pull. The row pulls horizontally, a lat pulldown or pull-up pulls vertically. Between them you cover most of the back. Three sets of each in the same session is a complete back workout for a beginner. The row alone covers a lot, but it will not fully develop the lats the way a vertical pull does.
Seated Cable Row Muscles Worked
Primary movers
- Latissimus dorsi — the wide muscle running from your armpits down to your lower back. It drives your upper arm backward and down.
- Rhomboids — sit between your spine and shoulder blades. They pull the shoulder blades together as your elbows travel back.
- Middle trapezius — works with the rhomboids to retract and stabilize the shoulder blades.
Assisting muscles
- Posterior deltoids — the rear of your shoulders, active through the whole horizontal pull.
- Biceps and forearms — bend the elbow and hold the grip.
- Erector spinae — the muscles running along your spine, working to keep your torso upright.
A 2004 EMG study by Lehman and colleagues, published in Dynamic Medicine, compared the seated row against wide-grip and reverse-grip lat pulldowns. The seated row produced the highest activation of the middle trapezius and rhomboids of the exercises tested, while biceps activation was roughly the same across all of them. Two practical takeaways: this movement is one of the best available for the muscles between your shoulder blades, and the biceps involvement people worry about is not unique to it — the pulldowns recruited the biceps just as much.
The same study tested one more thing that matters for how you do the exercise: it compared rows where lifters actively squeezed their shoulder blades together against rows where they did not. The squeeze made no measurable difference to middle trapezius or rhomboid activation. Those muscles fire hard during a seated row whether or not you consciously pinch them. Keep that in mind for the next section.
Why You Can’t Feel It in Your Back
If your biceps and forearms are burning and your back feels like nothing happened, you are not doing anything unusual. This is the single most common complaint about this exercise. Here is what actually causes it.
The weight is too heavy. This is the root of it. When the load exceeds what your back can move on its own, your body recruits whatever else it can — your arms take over, your torso swings, and the rep gets completed by momentum. Cut the weight by a third and try again. Many lifters find that a weight which feels almost embarrassingly light is the first one they actually feel in their back.
You are pulling with your hands. Your hands are only hooks. The cue that fixes this for most people: imagine your elbows are digging a trench backward through the air. Some people find it helps to think about pulling with the crook of the elbow rather than the grip. If you focus on squeezing the handle, your biceps lead the movement.
You are trying to force a squeeze that does not need forcing. A lot of people are told to “squeeze the shoulder blades” and end up shrugging, arching, and tensing everything in the upper back without moving the weight any better. As the Lehman study showed, the mid-back muscles are already working at full effort on a normal row. What actually changes where you feel the work is the weight and the path of your elbows, not how hard you pinch at the end:
- Pulling higher, toward the bottom of the ribcage, with elbows flared slightly out, puts more emphasis on the rear delts and upper back.
- Pulling lower, toward the waist, with elbows tucked close to the sides, puts more emphasis on the lats.
Pick one and stay with it for the set. Trying to do both at once usually produces neither.
A self-check that works. Have someone place their flat hand between your shoulder blades. Focus on moving that hand with your back as you row — it gives you a physical target instead of an abstract instruction. If nobody is available, do a set of single-arm rows with a D-handle and reach across with your free hand to press your fingers into the side of your back on the working arm. You will feel the muscle tighten under your fingers on each rep.
Straps are not the fix. If your grip is giving out before your back, straps can help — but only after you have sorted out the weight. Straps let you use a load your back is not ready for, which is the problem you were trying to solve in the first place.
One honest caveat about all of this. Feeling a muscle work is a skill that takes months to develop, not something you unlock in one session. Plenty of experienced lifters could not feel their lats for the first year or two of training and still built a strong back. If your form is sound, you are training close to failure, and the weight is going up over time, the muscle is growing whether or not you feel a pump. Chase the technique and the progression first. The sensation shows up later on its own.
Grip and Attachment Variations
V-bar / neutral grip. Palms facing each other, hands about six to eight inches apart. This is the default and the most comfortable position for the shoulder. It hits the lats and mid-back fairly evenly. Start here.
Wide overhand grip. Use a straight lat bar and grip it slightly wider than your shoulders with palms facing down. Your elbows will flare out away from your sides. This shifts work toward the rear delts, rhomboids, and middle traps, and takes some load off the lats.
Close underhand grip. Straight bar, palms facing up, hands about shoulder-width. Your elbows stay tight to your ribs. This puts more work on the lats — and more on the biceps, so keep the weight moderate.
Single-arm D-handle. One hand at a time, free hand resting on your thigh. You get a longer range of motion because your torso can rotate slightly at the start, and it exposes strength differences between your two sides. Do your weaker side first and match the reps on the stronger side.
If your gym only has a straight bar. It works fine. Use a shoulder-width overhand grip and pull to your lower ribs. The neutral grip is more comfortable for most people, but no attachment is going to make or break your back development.
Pick one attachment and stay with it for four to six weeks so you can track progress, then rotate.

Rocking the torso. Leaning far forward at the start and far back at the finish turns the exercise into a full-body swing. A small forward lean at the stretch is fine. Beyond that, imagine a pole standing behind your back and stay against it for the whole set.
Rounding the lower back. Usually happens when reaching for the handle at the start, or when letting the weight pull you forward at the end of the rep. Keep a neutral spine — the natural slight arch in your lower back — from the first rep to the last.
Not pausing. Letting the weight snap you straight back into the next rep skips the part where the mid-back does most of its work. One full second at the end, every rep.
Dropping the weight back. The return is half the exercise. Three seconds out, under control.
Shrugging. If your shoulders rise toward your ears during the pull, your upper traps are taking over. Keep your shoulders pulled down away from your ears throughout.
Locking the knees. Covered above, but worth repeating: keep a slight bend in the knees for the whole set.
Seated Cable Row Alternatives
If you have a barbell: Bent-over barbell row. Heavier loads and more total muscle worked, but it demands a lot from your lower back and hips, and the form is harder to keep clean when you are tired. T-bar row is a middle ground — similar loading, less lower-back demand than a bent-over row.
If you only have dumbbells: Single-arm dumbbell row, with one knee and one hand on a bench. Very close to the seated cable row in what it trains. Chest-supported dumbbell row on an incline bench is even closer, because the bench removes the lower back from the equation the same way sitting does.
If you only have a cable crossover: Set the pulley to its lowest position and sit on the floor with your feet against the base of the machine, as described in the setup section. Kneeling single-arm cable rows work too, with the pulley set at chest height.
If your gym has a machine row: A chest-supported plate-loaded or pin-loaded row station trains the same muscles with the chest pad holding your torso still for you. This makes it easier to feel the back working, which is why it is often a better choice than the cable version for someone who has never felt their back on a row. If you have nothing but a resistance band: Anchor it at waist height, sit down, and row. The tension curve is different — hardest at the end rather than constant — but the movement pattern is the same.
